Four ways to estimate your maximum heart rate

Your maximum heart rate is the absolute highest number of beats per minute your heart can reach during intense physical exertion. You don’t measure this to set a high score. It acts as a calibration tool to establish your personal training zones. These zones dictate whether a given workout is a light recovery jog, a steady aerobic effort, or a lung-burning threshold session.

Unless you visit an exercise science lab for a treadmill test with an oxygen mask and an electrocardiogram, you will need to estimate your peak heart rate. Over the decades, researchers have developed various rules of thumb to help athletes find their baseline. Some of these formulas are easy mental math. Others require a bit more calculating but offer better accuracy based on your age and sex.

The classic shortcut: 220 minus age

If you have ever looked at the heart rate chart printed on a gym treadmill console, you have seen the Standard formula. Researchers Fox and Haskell popularized this in 1971, and it remains the most widely used estimate in the fitness world.

The math is straightforward: subtract your age from 220. If you are 40 years old, your estimated maximum heart rate is 180 beats per minute (bpm).

It is easy to remember, but it carries a significant limitation. The Standard formula has a standard deviation of about 10 to 12 bpm. This means if you are 40, your actual peak heart rate might be exactly 180, but it could realistically be as low as 168 or as high as 192. If you base your training on 180 when your true limit is 192, your workouts will feel unnecessarily slow. This formula works fine for a rough, on-the-fly estimate, but adults looking for precision should look to more modern research.

The modern baseline for men: The Tanaka formula

In 2001, Dr. Hirofumi Tanaka and his colleagues published a meta-analysis covering over 18,000 subjects. They found that the classic “220 minus age” rule tends to overestimate maximum heart rate for young adults and underestimate it for older adults.

To fix this, they developed the Tanaka formula: 208 − (0.7 × age). Today, this is the recommended formula for most adult men.

Doing multiplication by 0.7 in your head can be annoying mid-workout. A quick mental shortcut is to subtract 7 beats for every decade of your life from 208.

For example, if you are 30 years old, that is three decades. Multiply 3 by 7 to get 21. Subtract 21 from 208, and you get an estimated maximum heart rate of 187 bpm. If you are 50 years old, five decades multiplied by 7 is 35. Subtract 35 from 208 to get 173 bpm.

The female-specific baseline: The Gulati formula

Historically, exercise science extrapolated a lot of data from male subjects. In 2010, Dr. Martha Gulati and her team analyzed data from the St. James Women Take Heart Project to see how women’s heart rates respond to exercise stress testing. They discovered that women’s peak heart rates decline at a slightly different rate as they age compared to men.

The resulting Gulati formula is 206 − (0.88 × age). This is now the recommended formula for adult women.

Multiplying by 0.88 without a calculator is tedious. Instead, you can use a quick mental shortcut: take your age, subtract 10 percent of it, and then subtract that result from 206.

If you are a 40-year-old woman, 10 percent of 40 is 4. Subtract 4 from 40 to get 36. Now, subtract 36 from 206, which leaves you with 170 bpm. If you do the exact math of 206 − 35.2, you get 170.8. The mental shortcut gets you remarkably close.

Comparing the formulas

To see why picking the right formula matters, look at how the estimates vary for a single age. Here is what the three formulas predict for a 45-year-old:

Notice the 11-beat gap between the Tanaka and Gulati estimates. If a 45-year-old woman used the Tanaka formula, she might struggle to hit her upper training zones because her target numbers would be artificially high.

A rule of thumb for training zones

Once you find your max heart rate, you divide it into five target zones based on a percentage of your maximum effort.

  • Zone 1 (50 to 60 percent): Recovery and warm-up.
  • Zone 2 (60 to 70 percent): Aerobic base and fat burning.
  • Zone 3 (70 to 80 percent): Tempo and aerobic efficiency.
  • Zone 4 (80 to 90 percent): Lactate threshold (the point where lactic acid builds up in your blood faster than your body can clear it).
  • Zone 5 (90 to 100 percent): Max effort and VO2 max intervals (workouts designed to push your body’s absolute peak oxygen uptake).

To calculate these zones in your head, find 10 percent of your max heart rate by moving the decimal point one spot to the left.

Let’s say your max is 180 bpm. Your 10 percent block is 18 beats. Half of your max (50 percent) is 90. To find your Zone 2 aerobic base (60 to 70 percent), take your halfway point (90) and add your 10 percent block (18) to get 108 bpm. Add another 18 to get 126 bpm. Your Zone 2 is roughly 108 to 126 bpm.

The ultimate reality check: The field test

Formulas are averages based on population data. Because of genetics, fitness levels, and individual physiology, your personal max heart rate might simply ignore the math. If you are running and notice your heart rate monitor reads 185 bpm, but a formula says your absolute maximum should be 175, your monitor is likely right. The formula is wrong.

The most accurate rule of thumb is a physical field test. To do this, warm up thoroughly with 10 to 15 minutes of light jogging. Find a steep, long hill. Run or cycle up the hill at an all-out, maximum effort for 1 to 2 minutes until you absolutely cannot go any faster or harder. Check your heart rate monitor. The peak number you see is your true maximum heart rate. Always defer to measured reality over an age-based prediction.
